Resistance Training: What Actually Works
You do not need to become an athlete to preserve muscle during weight loss. But you do need to stimulate your muscles in some way.
Weight training is the strongest stimulus that exists to tell your body this muscle needs to be kept. You do not need a gym. Dumbbells at home, resistance bands, or even your own body weight can do the job.
The focus should be on the major muscle groups. Quadriceps, hamstrings, glutes, back, and chest are the areas that influence body composition and metabolism the most. Squats, stiff-legged deadlifts, hip thrusts, and lat pulldowns are exercises that give significant return per minute invested.
Two to three sessions of 30 to 40 minutes per week are enough for most people.
A 2023 study from the University of Alabama showed that participants who trained twice a week managed to preserve 90% of their lean mass even while on a restrictive diet. The minimum effective time was 20 to 30 minutes per session, as long as load progression was applied.
